How to Increase FTP in Cycling: Tests, Zones and Training

Learn how to increase cycling FTP with consistent endurance work, progressive threshold and VO2max sessions, repeatable testing, fueling and recovery.

Training intensity needs a personal reference point. FTP estimates the power you can hold for roughly an hour. Training zones use that value to make words such as easy, steady, and hard specific to you.

What FTP tells you

Functional Threshold Power is usually written as FTP and measured in watts. A common field estimate is 95% of your best evenly paced 20-minute effort. It is still an estimate, so treat the number as a working benchmark rather than a verdict on your fitness.

What each zone does

Zones divide intensity into practical ranges, each with a different training purpose:

  • Recovery: very easy spinning with little added stress.
  • Endurance: steady aerobic riding that builds your base.
  • Tempo: sustained, controlled work below threshold.
  • Threshold: hard, repeatable work around your one-hour power.
  • VO2max: short, very hard intervals that develop maximum aerobic power.

Training without power

Perceived effort works well when you use it honestly. Endurance pace should allow conversation. Threshold work feels hard but controlled. VO2max intervals feel very hard and are short enough to repeat. Every FTP500 workout includes an RPE target, so a power meter is useful, not required.

FTP is useful—and narrower than many riders think

FTP is a field-derived performance marker. It is commonly described as the highest power a rider can sustain in a quasi-steady state for about an hour, but test protocol and individual fatigue resistance affect the estimate. FTP is not identical to maximal lactate steady state or critical power, and research shows those values should not be used interchangeably without caution.

That does not make FTP useless. It gives workouts a shared reference, helps track change when testing is consistent, and scales broad intensity ranges. The mistake is treating it as a complete physiological profile. Two riders with the same FTP can have very different sprint power, VO₂max, repeatability, durability, and ability to hold a high fraction of FTP for a long event.

Choose a repeatable test protocol

20-minute field test

After a standardized warm-up, ride 20 minutes at the highest evenly sustainable output and multiply mean power by 0.95. The protocol is practical and has shown good test-retest reliability in trained cyclists, but 95% is not the correct correction for every person. Riders with strong anaerobic capacity may overestimate sustainable power; riders with exceptional fatigue resistance may do the opposite.

Long time trial or modeled estimate

A well-paced 35–60 minute effort can reduce reliance on a fixed correction, but it is mentally and physically demanding. Software models can use multiple maximal efforts across the power-duration curve, yet the answer depends on valid maximal data. Whichever method you choose, repeat the same method under similar conditions before interpreting a small change.

These are descriptive ranges, not seven separate metabolic switches. A rider can cross a boundary by one watt without the body entering a new state. Duration matters: 110% of FTP for thirty seconds is not a VO₂max workout, while repeated four-minute efforts at the same percentage may be.

Validate FTP through training

  • Endurance rides should remain conversational through normal terrain when fueling and conditions are reasonable.
  • Threshold intervals such as 3 × 12 minutes should feel hard but controlled, with stable power and no collapse in the final repetition.
  • If every threshold session becomes a maximal survival effort, lower the working FTP before blaming motivation.
  • If threshold work is consistently comfortable and you can extend time at target with good form, schedule a repeat test or make a small adjustment.
  • Compare tests performed with similar equipment, calibration, cooling, fatigue, and pacing.

How to increase cycling FTP

A higher FTP is usually the result of repeatable weeks, not one heroic workout. Start with a reliable baseline, keep most riding easy enough to recover from, and add a small dose of work that targets sustainable aerobic power. The best progression is the one you can complete with stable quality while still absorbing the rest of the week.

  • Complete one progressive threshold session each week, extending total quality time before raising the target power—for example 3 × 8, then 3 × 10, then 3 × 12 minutes near FTP.
  • Add one VO₂max session in appropriate build phases if your training history and recovery support two hard cycling days per week.
  • Keep the majority of weekly volume conversational so the demanding sessions remain purposeful rather than becoming survival efforts.
  • Fuel hard and long sessions, protect sleep, and reduce the dose when power, RPE, soreness, or motivation show that the work is no longer being absorbed.
  • Retest after roughly 6–8 consistent weeks under similar conditions, then confirm the new setting in threshold workouts instead of reacting to every strong ride.

Power, heart rate, and RPE answer different questions

Power describes external output immediately. Heart rate describes part of the internal response but lags and changes with heat, hydration, caffeine, altitude, and fatigue. RPE integrates the whole experience and remains available when sensors fail. Strong decisions use all three: power for execution, heart rate for context, and RPE for whether the planned cost matches reality.

How to increase FTP without neglecting endurance

The reliable route is not an FTP test every week. Keep most riding aerobic, add one or two purposeful sessions that address your current limit, and progress the amount of quality work before chasing higher target watts. Threshold intervals can extend the power you sustain, while VO₂max work may raise the aerobic ceiling above it. Fuel those sessions, separate them with easy days, and judge progress with both repeatable tests and better workout execution.

Frequently asked questions

Is FTP the power I can always hold for one hour?

Not necessarily. FTP is often described that way, but actual time to exhaustion at FTP varies considerably with test method, training, pacing, and fatigue resistance.

Is a 5-watt FTP increase real?

It may fall within normal test variation. Interpret small changes only when the protocol and conditions were similar and training performance supports the result.

Should indoor and outdoor FTP be different?

They can differ because of cooling, position, trainer feel, terrain, motivation, and measurement devices. Keep testing conditions consistent and use the value that produces appropriate training execution in that environment.
